Three blocks, twelve weeks

Foundation (weeks 1–4): two 40-minute full-body workouts a week at an easy, controlled effort - the habit comes before the weight. Build (weeks 5–8): three days a week, adding a few reps or a little weight week by week, plus small impact work for bone. Sustain (weeks 9–12): up to four days, finishing with simple power moves - kettlebell swings and sled pushes, never Olympic lifts.

Recovery drives the workload

Tell the app how you slept and how you feel. A 4-out-of-10 day means your next workout keeps the same exercises but drops about 40% of the sets - a rough week means less work, never more weight. Two rough weeks and the program steps itself down before you break. Patience is the method - tendons adapt slower than muscle, and the plan respects it.

Protein is a training variable

Protein targets you can actually hit: 30–40 grams per meal, because older muscle needs the full dose at each meal. Your daily target is set from your body weight and tracked at check-in. Creatine is optional - one of the few supplements with real evidence behind it.

Easy cardio keeps the engine
